Cognitive performance — focus, memory, reaction time, and mental energy — is increasingly recognised as a component of athletic performance and productivity. The brain has its own nutritional requirements, and several evidence-based supplements directly support neurological function. This guide focuses on the compounds with the strongest human evidence for cognitive benefits.

Omega-3 DHA: Structural Brain Support

DHA constitutes approximately 40% of the fatty acids in brain grey matter and 60% of the fatty acids in the retina. It's the primary structural fat in neuronal cell membranes — directly determining membrane fluidity, synaptic transmission speed, and receptor sensitivity. Low DHA levels are consistently associated with cognitive decline, depression, and ADHD. A 2012 Cochrane review found DHA supplementation significantly improved memory and reaction time in healthy adults. Dose: 1-2g DHA daily.

Magnesium Threonate: The Brain-Penetrating Form

Standard magnesium forms have poor blood-brain barrier penetration. Magnesium threonate was specifically developed to increase brain magnesium levels. A 2010 study in Neuron found magnesium threonate increased synaptic density, improved spatial working memory, and enhanced learning ability in animal models. Human data is more limited but promising. For cognitive applications specifically, threonate is the preferred form.

CoQ10: Brain Energy

The brain, despite representing only 2% of body mass, consumes approximately 20% of total energy production. Mitochondrial function is therefore directly relevant to cognitive performance. CoQ10 supports the electron transport chain in neurons, and its antioxidant role protects neurons from oxidative damage — a key driver of neurodegenerative disease.

Creatine: Cognitive Benefits

A 2022 meta-analysis found creatine supplementation improved working memory and processing speed, with the strongest effects in cognitively demanding conditions (sleep deprivation, mental fatigue). The mechanism is the same as in muscle — creatine supports PCr availability for ATP resynthesis, providing rapid energy for neurotransmitter cycling and neural signalling.

What to Avoid

"Nootropic blends" containing underdosed, unproven herbs are largely marketing. Bacopa, lion's mane, and some adaptogens have plausible mechanisms and early evidence, but dose-dependency and quality issues make standalone purchase of the established supplements (DHA, magnesium, CoQ10, creatine) a better starting point.
