Post-Workout Recovery Nutrition: Protein, Creatine & Electrolytes

What you consume in the hours after training significantly influences the quality of the recovery and adaptive response. Post-workout nutrition is not a single "window" but a sequence of overlapping recovery processes — each with its own nutritional requirements and timing considerations. This guide covers the evidence-based post-workout protocol for serious athletes.

The Post-Workout Recovery Processes

Understanding what's happening after training helps clarify why specific nutrients matter: Muscle protein synthesis (MPS) — elevated for 24-48 hours post-resistance training, peaking in the first 2-4 hours. Requires amino acids, particularly leucine, as substrate and signal. Glycogen resynthesis — muscle glycogen depleted during training must be replenished. Insulin-sensitive glucose uptake is maximally efficient in the 2-hour post-exercise window. Connective tissue repair — collagen synthesis is upregulated by exercise and peaks in the first 1-2 hours post-training. Rehydration and electrolyte replacement — sweat-induced fluid and electrolyte losses must be replaced to restore performance capacity.

Protein: Timing and Dose

Whey protein isolate (35-40g) within 30-60 minutes post-training provides the highest leucine content and fastest absorption of any protein source. This maximises the mTOR activation signal during the elevated anabolic sensitivity window. The leucine content of WPI (~11% per gram) means a 35g serving provides approximately 3.85g leucine — well above the 3-4g threshold for maximum MPS stimulation.

Carbohydrate for Glycogen

For athletes training twice daily or on consecutive days: 1-1.2g/kg bodyweight of high-GI carbohydrate within the first hour maximises glycogen resynthesis rate. Combining carbohydrate with protein (4:1 carb:protein ratio) produces a slightly greater insulin response and faster resynthesis than carbohydrate alone.

Creatine Post-Workout

A 2013 study found post-workout creatine slightly outperformed pre-workout for muscle and strength gains. The proposed mechanism: post-exercise insulin sensitivity enhances creatine uptake into muscle cells. Practical: 5g creatine in your post-workout shake is the simplest protocol.

Electrolytes

Begin rehydration with electrolyte-containing fluid immediately post-training. Plain water alone dilutes blood sodium (reducing thirst drive) and is cleared by the kidneys without retaining fluid in the intravascular space. Target 400-600mg sodium and proportional potassium/magnesium per 500ml of post-workout fluid.
